Build a week you can sustain.

Advanced means you have a substantial recent lifting history, can execute and adapt your main lifts, and have learned how you respond to more training volume. This is a four-day upper/lower example, not a test of toughness. Place the sessions so the same area has time to recover; Monday and Thursday lower, Tuesday and Friday upper is one option. Keep the hard work purposeful. Training to failure on every set or adding exercises merely to fill an hour is not required for general fitness.

Squat emphasis

Manage volume instead of chasing it

Track your working sets across the week. If strength, technique and recovery are steady, a small increase in load, repetitions or sets may be useful. Change one variable at a time so the log tells you what happened. If performance falls across repeated sessions, soreness persists or the walking routine becomes burdensome, reduce volume and recover. You can run a lighter week before resuming normal work. The right amount is the amount that serves your goals and fits your life.

Keep the wider Fitness Two4 system intact

The downtown program still asks for daily step and food accountability. A monthly average of 10,000 steps is the walking goal; lifting sessions do not erase it, and the walking goal should not force an exhausted lifter to ignore recovery. Use a comfortable walk after a demanding lower-body day and distribute steps elsewhere in the week when reasonable. Share a simple session completion and step count through WhatsApp; detailed loads can remain in your personal training log.

What advanced does not mean

It does not mean a particular age, physique or one-repetition maximum. It does not mean you need four days forever. A busy month may call for three full-body sessions or two maintenance sessions. If you are returning from a long layoff, restart at a lower level and rebuild. Optional weekly in-person review can help discuss the plan, but a specialized medical or rehabilitation issue belongs with a qualified professional.
